3.0km tri club swim then great steady 40m bike ride with Tony, Vicki and Nick. Bit chilly but no ice. Tony suggested exercises to maximise workout and build strength as slower ride - highest gear I could manage on hills and high cadence on flat. Worked a treat - legs on fire after hill! Felt fine later

Lisa's hard spin class followed by tri club 2.5km swim and 6.4km run (v slow build up to finish on 15km/h). Felt fine after and no cramp swimming - took diorolite during spin. R ankle seems fine after slight sprain Sunday XC.
